No gym today? No problem. Busy mornings, long workdays and travel can knock any routine off track, but you don’t need weights or a membership to train well. All you need is 20 minutes, a little floor space and your favourite WATO set.
This full-body workout works your legs, glutes, core and upper body using only your bodyweight. Do it in your living room, a hotel room or out on the verandah.
How it works
Warm up for 3 minutes, then complete the circuit below. Do each move for 40 seconds, rest for 20 seconds, then move to the next. Complete the full circuit 3 times, then cool down.
New to exercise? Start with 30 seconds of work and 30 seconds of rest, and complete 2 rounds instead of 3.
Warm-up (3 minutes)
- March or jog on the spot: 1 minute
- Arm circles, forward and back: 30 seconds
- Hip circles: 30 seconds
- Bodyweight good mornings (hinge at the hips with a flat back): 1 minute
The circuit (3 rounds)
- Squats. Feet shoulder-width apart, sit back as if into a chair, chest up, then drive through your heels to stand. Builds legs and glutes.
- Push-ups. Keep your body in a straight line from head to heels. Too tough? Drop to your knees or push off a sturdy counter. Works chest, shoulders and arms.
- Glute bridges. Lie on your back, knees bent, feet flat. Squeeze your glutes and lift your hips until your body forms a straight line from shoulders to knees. Lower slowly.
- Reverse lunges. Step one foot back and lower until both knees are bent at about 90 degrees. Alternate legs. Great for balance and lower-body strength.
- Plank. Forearms on the floor, body straight, core tight. Breathe steadily and don’t let your hips sag.
- Mountain climbers. From a high plank, drive your knees toward your chest one at a time. Go at a pace where your form stays clean. This one gets your heart rate up.
Cool-down (2–3 minutes)
Finish with slow stretches for your quads, hamstrings, hips, chest and shoulders. Hold each stretch for 20–30 seconds and breathe deeply.
Tips for better results
- Be consistent. Aim for this workout 3 times a week. Consistency beats intensity.
- Progress slowly. When it starts to feel easy, add a fourth round or increase work time to 45 seconds.
- Hydrate. In the Jamaican heat, drink water before, during and after training.
- Train early or late. Avoid the hottest part of the day, especially if you’re working out outdoors.
- Wear the right gear. Supportive, breathable activewear lets you move freely and stay comfortable through every rep.
